How Chronic Stress Rewires Your Nervous System – And How to Fix It

This ongoing activation can keep you from healing and leave you vulnerable to illness and emotional overwhelm.

When this happens, the body struggles to return to a relaxed state, leaving you stuck in fight-or-flight mode. This has widespread effects, from fatigue to digestive issues to heart problems.

The limbic system is responsible for processing emotions and triggering stress responses. In chronic stress, it’s overactivated, keeping your body in a constant state of threat, even when no immediate danger is present. (4, 5)

This overdrive impairs your body’s ability to heal and regulate emotions, leading to burnout and persistent health issues.

The Ripple Effects of an Imbalanced Nervous System

When the nervous system is out of balance, the consequences ripple through every system in the body.

Chronic stress weakens the body’s natural healing processes, and a dysregulated nervous system can undermine your immune system, making it harder to fight off infections and recover from illness. (6)

It can also impair digestion, leading to issues like bloating, indigestion, and gut inflammation as the body diverts energy from digestion to fight-or-flight responses.  In fact, I often share with patients that there is no sense for your body to digest your last meal, if it thinks it is being chased by a lion. We literally can’t adequately digest our food in a chronic stress state.

This is part of why so many people struggle with GI issues such as leaky gut, bacterial overgrowth, and irritable bowel symptoms.

Beyond immunity and digestion, chronic stress can lead to a variety of long-term health problems, including increased inflammation, hormonal imbalances, and cardiovascular issues. (7, 8, 9)

Increased inflammation becomes a silent driver of pain, autoimmune conditions, and even neurodegenerative diseases. Hormonal imbalances can throw off everything from thyroid function to sex hormones, leading to fatigue, weight fluctuations, and mood instability. Meanwhile, the constant strain on your cardiovascular system elevates blood pressure and increases the risk of heart disease.

The imbalance in the nervous system doesn’t just affect one part of the body – it disrupts the intricate web of systems that work together to keep you healthy.

 

Understanding Polyvagal Theory: Why Your Nervous System Gets Stuck

Polyvagal theory, developed by Dr. Stephen Porges, explains how the vagus nerve governs our responses to stress and safety. It sheds light on why chronic stress or trauma can leave your nervous system “stuck” in certain patterns. (10)

The theory identifies three key states of the nervous system: (11)

1. Ventral Vagal: Rest, Digest, and Social Connection

In this stage, your nervous system is calm, allowing for digestion, social connection, and emotional regulation. This is the state we are in when we are creative, engaged, and in flow.

It’s the body’s ideal state for healing and resilience, where the vagus nerve promotes safety and overall well-being.

2. Sympathetic: Fight-or-Flight

Triggered by perceived danger, this state prepares the body to either fight or flee. While necessary in acute situations, chronic activation can deplete resources, increase inflammation, and hinder healing, keeping the body stuck in survival mode. (12)

3. Dorsal Vagal: Freeze and Shutdown

This extreme response occurs when the body feels overwhelmed, leading to disconnection, numbness, and dissociation. (13)  Otherwise known as the “freeze” response, this state may cause fatigue for people.

Prolonged time in this state can lead to depression, the body “shutting down” as a form of self-preservation, or feelings of numbness and disconnection.

Why Your Nervous System Gets Stuck

The challenge comes when your nervous system remains stuck in one of these states, especially the sympathetic or dorsal vagal states, due to chronic stress or past trauma.

When the body doesn’t transition back to the ventral vagal state (the state of safety and healing), it keeps you locked in survival mode, unable to fully recover.

This is why it’s so important to actively work on retraining your nervous system to return to balance.

 

Retraining Your Nervous System: Strategies for Strengthening Vagal Tone

After understanding how chronic stress can trap your nervous system in fight-or-flight or shutdown, it’s time to focus on how to reset it.

While these dysregulated states may feel overwhelming, your body can return to balance with the right tools and practices. Just as you strengthen muscles through exercise, your nervous system needs intentional practices to heal and function optimally.

Breathwork, mindfulness, movement, and technology can activate the parasympathetic nervous system, fostering calm, safety, and resilience.

In this section, we’ll explore science-backed strategies to rewire your nervous system, strengthen your vagal tone, and restore balance. These techniques can become part of your daily routine, helping you stay grounded and more adaptable to stress.

1. Breathwork and Mindfulness

Breathwork and mindfulness are two of the most powerful tools you have to shift your nervous system out of fight-or-flight and into a state of calm and healing.

Practicing diaphragmatic breathing, resonance frequency breathing, and targeted meditation techniques can directly stimulate the vagus nerve, activate your parasympathetic nervous system, and create a sense of safety in the body.

Diaphragmatic Breathing

Belly breathing is an effective way to activate the vagus nerve and relax the body. Focus on slow, steady inhales and exhales, expanding your diaphragm to promote relaxation and stimulate the parasympathetic response.

Resonance Frequency Breathing

This technique optimizes vagal tone by breathing at a rate of about 5-6 breaths per minute. (14)

To try resonance frequency breathing:

  1. Find a quiet space where you can sit comfortably with your spine straight.
  2. Inhale for a count of 5 seconds, allowing your belly to expand.
  3. Exhale for a count of 8 seconds, gently releasing the air.
  4. Repeat for 5-10 minutes. As you continue, try to make the breaths even longer and slower to enhance the parasympathetic response.
  5. Allowing the exhale to be longer than the inhale helps quiet the nervous system more rapidly.

Meditation: Cultivating Mindfulness to Rest the Nervous System

Meditation is another powerful way to retrain the nervous system and shift your body into a parasympathetic state.

Mindfulness meditation helps create a sense of presence and calm, while guided meditations often lead you through specific relaxation techniques to activate vagal tone.

Here’s a simple mindfulness meditation to try when you need to reset:

  1. Find a quiet, comfortable place to sit with your spine straight.
  2. Close your eyes and bring your awareness to your breath. Don’t try to change it—just observe the natural rhythm.
  3. If your mind starts to wander, gently bring your attention back to your breath.
  4. As you continue, notice any sensations in your body – tension, tightness, or relaxation – and acknowledge them without judgment.
  5. Continue this practice for 5-10 minutes or longer. Focus on grounding yourself in the present moment.

2. Movement and Body-Based Techniques

Movement is a powerful tool for resetting the nervous system.

For example, Yoga and tai chi are known for calming the nervous system through gentle movement and breath integration. Both practices help improve vagal tone by stimulating the parasympathetic nervous system, reducing stress, and promoting relaxation.

Specific poses in yoga, like child’s pose or legs up the wall, are particularly effective in activating the vagus nerve.

With its slow, deliberate movements, Tai chi is especially beneficial for those looking to balance energy and reset the nervous system, making it an excellent tool for enhancing vagal tone.

Somatic experiencing is another therapeutic approach that focuses on the body’s sensations to help release trauma and stress. This practice involves becoming aware of physical sensations that arise when you think about stressful experiences and then gently working through those sensations to help the body release stored tension.

Whether through somatic therapy or movement practices, allowing your body to process these emotions can restore a sense of safety and calm.

Regular somatic movement – like shaking, stretching, or even just focusing on the areas of the body that feel tight or tense – can be incredibly beneficial in rewiring the nervous system and improving overall health.

3. Technology for Nervous System Regulation
